Training is the stimulus; your body adapts afterward. Muscle recovery rests on three things you control: total sleep duration, enough protein and food to rebuild with, and spacing between hard sessions. Extending total sleep time is the recovery lever with the strongest evidence behind it. Routines and products matter only once those three are in place.

What actually happens to your muscles after a session?

A hard session does not build anything by itself. It creates a disturbance: mechanical tension in the muscle, fatigue in the nervous system, and a temporary drop in the capacity you just spent. The adaptation — the repair, the added protein, the improved coordination — happens in the hours and days after you leave.

That is why the training plan and the recovery plan are the same plan. Adding sessions to a schedule that already outruns your recovery does not add progress. It adds fatigue you have not paid for yet.

Two inputs do most of the work here. The first is protein: a meta-analysis of 49 studies found that protein supplementation meaningfully increases resistance-training gains in muscle mass and strength, with benefits levelling off around 1.6 g per kilogram of body weight per day. The second is sleep, which is where most people actually lose ground.

How much of recovery is really just sleep?

More than most people want it to be. The American Academy of Sleep Medicine and the Sleep Research Society put the recommendation for healthy adults at seven or more hours a night on a regular basis. That is a floor for general health, not an athletic target, and plenty of women training hard sit under it on weeknights.

The intervention research points the same way. A 2023 systematic review of 25 sleep-intervention studies in athletes found that increasing sleep duration, through longer nights or added naps, had positive effects on physical and cognitive performance. Sleep extension was the most consistent of everything tested.

The same review is worth reading honestly in the other direction too: the authors note that none of the 25 studies carried a low risk of bias. The direction of the finding is solid. The precise size of the effect is not settled.

Does an evening routine actually improve recovery?

This is where the usual advice and the evidence part ways, so it is worth being exact.

In that same review, sleep hygiene — the familiar package of consistent bedtimes, a dark and cool room, screens away, a wind-down routine — showed no significant effect on recovery or performance when it was used on its own. Sleep extension and napping did. Removing electronic devices had minimal impact.

I still keep an evening routine, and I still recommend one. But I recommend it for what it does: it makes going to bed earlier easier to actually do. That is a real function. The routine is the mechanism for getting more hours; the hours are what your recovery responds to. Treating the routine itself as the recovery intervention is where the common advice overshoots.

The practical version: if your room is already dark and quiet and you are still sleeping six hours, the room is not the problem. The bedtime is.

Which recovery levers are worth your attention?

Not everything labelled recovery carries the same weight. This is how I rank the levers by the evidence behind them, and by what each one actually asks of you.

How do you know you are under-recovered?

One bad night is not a signal. Everyone sleeps badly sometimes, and a single short night is not something to reorganise your week around.

A stretch of them is different. What I see most often in clients, in roughly this order: training energy drops before strength does. Warm-up sets start feeling heavier than the numbers justify. Focus outside the gym gets patchy. The routine that felt automatic in week two starts needing willpower in week six.

Motivation is part of the picture and not a character flaw. Waking up tired every morning makes a good session after a long workday harder to produce, and makes deliberate food choices harder to keep. That is a reason to look at the sleep, not a reason to stack more discipline on top of a deficit.

What does a rest day actually need to contain?

Less than most people think, and more than nothing. A rest day is not a day your body switches off; it is the day the work from previous sessions gets consolidated. Eating normally matters more on a rest day than on a training day, because that is when the rebuilding happens.

Light movement — a walk, easy cycling, something that leaves you no more tired than it found you — is fine, and for most people preferable to being completely still. What a rest day should not contain is a light session that quietly turns into a hard one.

Frequently asked questions

Is muscle soreness a sign of a good workout?
No. Soreness tracks how unfamiliar a movement was more than how productive the session was. A new exercise makes you sore; a well-executed session in a movement you have trained for months often does not. Progress over weeks is the measure, not how you feel two days later.
Should you train after a badly slept night?
Usually yes. One short night is not a reason to skip a session. Keep the session, expect the top-end sets to feel harder, and do not chase a personal record that day. It becomes a different question when short nights have run for weeks — then the sleep is the thing to address, not the programme.
Do you need supplements to recover faster?
No. Recovery is driven by sleep, total food and protein intake, and the spacing of your sessions. A supplement can make hitting a protein target easier on a busy day, which helps indirectly. None of them compensates for short sleep or a schedule you cannot absorb.
